The circadian rhythm is a biological rhythm that regulates sleep-wake cycles, body temperature, hormones, and metabolism over approximately a 24-hour period in response to light and darkness. Significant misalignment between sleep and meal times can affect metabolic health and appetite.

What does the circadian rhythm regulate?

Sleep and wakefulness, body temperature blood pressure, melatonin cortisol, and many other functions, such as glucose processing and digestion, follow a daily cycle. The brain's central clock synchronizes the body's time by receiving light information through the eyes.

Peripheral clocks in the liver, intestines, and adipose tissue also respond to meal and activity times.

What does it mean for the rhythm to be disrupted?

If you are exposed to bright light, stay awake, and eat at night, and then sleep during the day, the central clock and behavioral signals can become misaligned. Weight changes during shift workand jet lag, or social jet lag, where there is a significant difference between weekday and weekend sleep, are examples.

If this misalignment is repeated, it can place a burden on sleep, digestion, and metabolic health.

How is it linked to body weight?

Staying awake until late increases exposure to food, and lack of sleep can alter appetite and activity levels. Consuming food during the time the body is preparing for rest can conflict with metabolic responses.

However, a single time cue does not determine body weight independently of total energy.

How do I align my rhythm?

Wake up at a similar time every day and get bright natural light in the morning. Be active during the day and reduce lighting and screen brightness in the evening. Keep the timing of large meals as consistent as possible.

It is easier to adapt by adjusting gradually in 15–30 minute increments rather than changing by several hours at once.

When is a sleep evaluation necessary?

If the difficulty of falling asleep or waking up at a desired time persists for a long time and affects performance at work or school, a circadian sleep disorder evaluation may be needed. If you experience severe drowsiness and a risk of accidents during shift work, please seek professional help.

Why is light the strongest time cue?

Bright light in the morning signals the brain's central clock that the day has begun, while strong light at night can push back the time to fall asleep. Since the effect of light varies depending on the time of exposure, the goal is not simply to receive a lot of bright light.

The basic approach is to get natural light after waking up and lower indoor lighting and screen brightness in the evening. People with eye diseases or a risk of mania who wish to use light therapy devices should not apply strong light arbitrarily and should consult a professional regarding the timing and intensity.

How do meals and activity serve as time cues?

Meals and exercise can influence the rhythms of peripheral tissues such as the liver and muscles. If large meals at different times each day or late high-intensity exercise disrupt your sleep, try first keeping your wake-up time, first meal, and main activity times within a consistent range.

However, the timing of a meal does not replace the quantity and quality of the food. Skipping meals or excessively restricting food the next day simply because you ate late can make hunger and rhythms more unstable.

How do I identify social jetlag?

Social jetlag refers to a state where the midpoint of sleep differs significantly between weekdays and holidays. If you compensate for lack of sleep during the week by sleeping in on weekends, you may feel as if you are traveling across time zones every Monday.

Compare the bedtime and wake-up times of both schedules and first reduce the difference in wake-up times. To address sleep deficiency, consider increasing sleep opportunities on weekdays and supplementing with a short early nap if necessary, rather than significantly delaying the wake-up time on weekends.

How should I record rhythm changes?

For 2 weeks, mark your bedtime/wake-up time, first exposure to bright light, first and last meal times, and exercise times on a single line. Recording the time it took to fall asleep and daytime sleepiness will make it easier to find which time cues are out of sync with your sleep.

Change variables one at a time. For example, fix the wake-up time and morning light exposure first, then adjust the dinner or exercise time to distinguish what was helpful.

Biorhythms are a broader concept than just being a 'morning person'

Light and darkness, sleep and waking, and the timing of meals and activities send signals to various clocks in the body. A person's preferred time window, known as a chronotype, is not the same as a biorhythm disorder. A distinction must be made between someone who sleeps late but is regular and gets enough sleep, and someone whose schedule fluctuates significantly every day.

It is difficult to determine the overall life rhythm from a single measurement of melatonin or cortisol. Travel, shift work, and seasonal light exposure are also included in the interpretation.

Create reference points when adjusting your rhythm

Rather than changing all the times at once, adjust one or two anchor points, such as waking up and light exposure, by 15–30 minutes at a time, and observe your sleep and hunger responses.

If your day and night are reversed to the point where daily functioning is difficult, or if you experience symptoms of depression or mania, severe insomnia, or excessive sleepiness, do not simply repeat lifestyle tips. A sleep medicine evaluation, including assessments for shift work disorder or jet lag, may be necessary.

If I make up for weekday sleep deficits by sleeping in on weekends, will my rhythm recover?

Sleeping more on weekends can help reduce some accumulated sleep debt, but if your wake-up time is significantly later than on weekdays, you may feel as if you are experiencing jet lag again on Monday. Total sleep time and circadian rhythm alignment are not the same issue, so the fact that you 'slept a long time on the weekend' does not mean your weekday rhythm has recovered.

Record the differences in bedtime and wake-up time between weekdays and weekends, as well as morning light exposure and the timing of your first meal. If weekday sleep is consistently insufficient to the point where weekend catch-up sleep is necessary, adjusting to increase sleep opportunities during the week should come first. If long periods of sleeping in recur due to excessive sleepiness, we examine the possibility of sleep deprivation or a sleep disorder rather than viewing it as a matter of willpower.

If it is difficult to fix a schedule, such as with shift work, what should I align?

When a perfectly consistent schedule is impossible, do not try to control every changing element at once. Within your work schedule, establish one or two repeatable reference points, such as the sleep window you can secure, light exposure after waking, the time you stop caffeine intake, and your main meal. Before and after night shifts, calculate actual sleep opportunities, including commute and family care.

Record the direction and frequency of shifts, naps, and the times when sleepiness is most severe, and compare them with your next work schedule. If you experience drowsy driving, cannot fall asleep despite having the opportunity, or have persistent digestive or mood issues, do not apply general 'morning person' lifestyle advice. Sleep medicine counseling that reflects your work reality may be necessary.
