Meaning of Heart Rate Zones

Heart rate zones are intensity ranges that divide the heart rate during exercise into certain percentages of the maximum heart rate or heart rate reserve. Since there are errors in maximum heart rate formulas and wrist sensors, and because medications, heat, and dehydration can change the response, the talk test and perceived exertion should be used together.

What are heart rate zones?

Heart rate zones divide the number of heartbeats per minute during exercise into several intensity ranges. They use either a percentage of the maximum heart rate or a percentage of the heart rate reserve, which reflects the resting heart rate.

These are tools to maintain a consistent exercise intensity and distinguish training objectives; they are not absolute boundaries where the body's fuel source suddenly changes. They answer a different question than metabolic equivalents (METs), which describe the absolute intensity of the activity itself.

How is maximum heart rate determined?

The most well-known method is the estimation formula of subtracting age from 220. While easy to calculate, actual maximum heart rates vary significantly even among people of the same age, so it is not considered an accurate upper limit for individuals.

The peak heart rate observed during a graded exercise test is more direct, but it is influenced by the level of effort, the reason for ending the test, and the effects of medication.

What is heart rate reserve?

Heart rate reserve is the value obtained by subtracting the resting heart rate from the maximum heart rate. The target heart rate is calculated by adding the resting heart rate back to a certain percentage of the reserve.

This has the advantage of adjusting for relative intensity between two people with different resting heart rates, but if the maximum or resting values are inaccurate, the zones will also be incorrect.

How many zones are there?

Systems vary, such as 3-zone, 5-zone, and 7-zone models. Even for the same 'Zone 2', the actual intensity may differ depending on whether it is based on maximum heart rate or lactate/ventilatory thresholds.

Do not simply compare zone names between apps and exercise programs; check the calculation criteria and boundary percentages.

What does moderate intensity feel like?

At moderate intensity, breathing and heart rate increase, but conversation in short sentences is often still possible. The Rate of Perceived Exertion (RPE) scale and the talk test are useful when devices are unavailable or when heart rate responses vary.

Heart rate and perceived exertion may increase even at the same speed if heat, incline, or fatigue increases. Rather than fixing your speed, monitor your body's response.

Is there a specific fat-burning zone?

The proportion of fat used as energy may be higher at low to moderate intensities, and the contribution of carbohydrates increases as intensity rises. However, fat utilization does not drop to 0 even at high intensities.

Body fat reduction depends more on the total daily and weekly amountenergy balanceand exercise consistency than on the fuel ratio at a single moment during exercise. The explanation that 'fat does not burn if you leave the zone' is inaccurate.

How reliable are wearable heart rate monitors?

Wrist-based optical sensors are affected by movement, skin contact, cold, sweat, and the type of exercise. Delays and errors may increase during fast intervals or exercises that involve significant wrist movement.

Chest straps are not perfect either, but they can be more advantageous for measuring rapid changes. If you see unusual values, check your pulse and how you feel; do not increase intensity based solely on one device.

How do medications and health conditions affect this?

Beta-blockers can lower the heart rate increase during exercise, while some other medications may conversely increase the heart rate. Anemia, fever, dehydrationthyroid disease, and arrhythmia also change the response.

Before calculating exercise zones, your resting state heart ratesymptoms, and current medications must be checked first to apply the numbers safely.

If general age-based formulas do not fit, use perceived exertion and the goals provided by your medical team. Do not arbitrarily adjust prescription medications to meet exercise metrics.

How do I apply this to training?

Perform most steady-state exercise at a conversational intensity, and short high-intensity intervals can be added depending on your goals and recovery status. Beginners should first stabilize their duration and frequency.

In weekly records, note the type of exercise, duration, average and maximum heart rate, and perceived exertion. It is also useful to see if speed or power improves at the same heart rate.

Signals to stop exercising and check

Stop exercising and seek a medical evaluation if you experience chest pain, a feeling of impending fainting, sudden severe shortness of breath, irregular throbbing, or neurological symptoms.

If a significantly higher heart rate than usual persists even after rest, check for fever, dehydration, or changes in medication. If you have heart disease or are pregnant, determine your individual exercise goals with your medical team.

What is heart rate drift?

Even when exercising at the same speed for a long time, your heart rate may gradually rise due to increased body temperature, changes in plasma volume from sweating, and fatigue. This is called heart rate drift, and you may need to lower your speed slightly to stay within your initial zone.

Recording hot weather, whether an indoor fan was used, and hydration status makes it easier to distinguish between decreased fitness and environmental effects. Do not reset your maximum heart rate or zones every time based solely on a late-stage heart rate increase.

If drift repeats on the same course, compare the heart rate of the first 10 minutes with the last 10 minutes, as well as speed and perceived exertion. If the goal is low-intensity training, start with a conservative speed to maintain a conversational level even in the later stages.

Why the Talk Test and Rate of Perceived Exertion are used together

A common practical standard for moderate-intensity activity is being able to maintain a conversation but finding it difficult to sing. At high intensity, you will need to catch your breath after a few words. For those whose heart rate monitors are unstable or whose maximum heart rate estimates are inaccurate, the talk test and perceived exertion are important supplementary criteria.

The feeling of the same heart rate can differ between a beginner and a trained athlete. By recording heart rate numbers, breathing and speaking ability, and leg fatigue together, you can better understand your relative intensity. Do not force yourself to match only one indicator.

How heat, dehydration, and lack of sleep change your zones

In hot environments or during dehydration, your heart rate may increase even at the same speed. Lack of sleep, early stages of infection, Caffeineand excessive stress also increase the heart rate response compared to usual. If you increase your speed further to match the numbers during these times, the actual physical burden may become excessive.

If your heart rate differs significantly from your usual zones, lower the exercise intensity and check your hydration, environment, and recovery status. If the difference persists even after the heart rate stabilizes, it may be necessary to evaluate other causes such as anemia, thyroid, or heart conditions, in addition to wearable device errors.

If you are taking medication that affects your heart rate

Standard zone charts may not be accurate for medications that lower the heart rate response, such as beta-blockers, or medications that can increase the heart rate, such as some cold medicines or stimulants. Do not skip medication to meet a target heart rate, nor should you conclude that a lower-than-expected heart rate is due to a lack of exercise.

If you have cardiovascular disease or arrhythmia, or if you experience chest pain, a feeling of fainting, or abnormal shortness of breath during exercise, stop exercising and seek a medical evaluation. Individual exercise intensity VO2 maxmay require separate guidance based on diagnosis, treatment status, and exercise test results.

It is used for the recovery of body temperature, heart rate, and ventilation, as well as the restoration of energy stores; the commonly mentioned afterburn effect is generally a smaller additional amount than the actual calories burned during exercise.

Is there a specific heart rate zone for fat burning?

While the proportion of fat used may be higher at low intensities, total fat loss depends on overall exercise volume and energy balance. Fat does not burn only below a specific line.

Is subtracting age from 220 an accurate way to find maximum heart rate?

This is a simple estimate based on group averages and has significant individual error. It should be viewed alongside actual test values and perceived exertion.

Do I only need to do heart rate zone 2?

While it can be useful for sustainable moderate-intensity training, you can combine low, moderate, and some high-intensity exercise depending on your goals.

Is it ineffective if my heart rate is lower than the target zone during exercise?
